Getting Started

On-Ramp Foundations, session by session

Six coached sessions that teach you every CrossFit movement before you join a regular WOD class. Here is exactly what each one covers.

  1. Air Squat & Front Squat

The foundation of every lower-body movement.

    • Squat stance, depth, and midline bracing
    • Front-rack position and elbow drive
    • Common faults: knees caving, heels lifting
    • Why the squat is the gateway to the clean
  2. Overhead Squat & Strict Press

    Overhead stability and pressing mechanics.

    • Overhead position, grip width, and shoulder packing
    • Strict press setup and bar path
    • Active shoulders and trunk stability under load
    • Mobility scaling for tight shoulders / ankles
  3. Deadlift & Kettlebell Swing

Hip hinge mechanics and the posterior chain.

    • Hip hinge vs. squat — knowing the difference
    • Neutral spine and bracing under a loaded bar
    • Russian and American kettlebell swing
    • Grip safety and how to bail a heavy bar
  4. Push Press & Push Jerk

Using leg drive to move load overhead.

    • The dip-drive and transferring power up the chain
    • Push press vs. push jerk timing
    • Receiving position under the bar
    • When to scale to a strict press
  5. Power Clean & Sumo Deadlift High Pull

    The Olympic-lifting gateway movements.

    • Hip extension into the pull (triple extension)
    • Power clean catch and fast elbows
    • Sumo deadlift high pull mechanics
    • How metcons cycle the barbell safely under fatigue
  6. Reading a WOD & Your First Scaled Workout

Putting it all together in a real WOD.

    • How to read the WOD board (AMRAP, For Time, EMOM)
    • Choosing Rx vs. scaled and picking your weights
    • Box etiquette: chalk, equipment, cheering, cleanup
    • A full scaled WOD coached start to finish

On-Ramp runs 3× per week, so most athletes finish all six sessions in two weeks — though you can go at your own pace. Every session is small-group and coach-led, and the six sessions are included in the Foundations + First Month package. You graduate into regular WOD classes with the nine foundational movements locked in and a community already rooting for you.

Programming

How we program the week

Our programming is written in-house by Coach Jake on a constantly-varied, never-random plan. Over a week you hit every energy system and movement pattern — heavy strength days, longer aerobic pieces, short sprints, and dedicated gymnastics skill work — so nothing gets neglected and no one plateaus. Here is how a typical training week is structured.

Monday

Strength + short metcon

Heavy barbell focus (squat or press) followed by a sharp 8–12 minute conditioning piece to start the week strong.

Tuesday

Longer aerobic conditioning

A 20–35 minute aerobic-base WOD — rowing, running, or mixed-modal intervals — to build the engine.

Wednesday

Olympic lifting + gymnastics skill

Clean, snatch, or jerk technique paired with skill practice (pull-ups, handstands, double-unders) and a moderate metcon.

Thursday

Active recovery / lighter day

Lower-intensity, higher-volume work — odd-object carries, accessory strength, and mobility to keep you fresh.

Friday

Heavy strength + benchmark

A second strength day and often a classic benchmark ("the girls" / Hero WOD) so you can track progress over time.

Saturday

Partner & community WOD

Longer, fun partner or team workouts plus the Competitors class — the social high point of the training week.

Every day is scaled to the individual — your Rx is different from the athlete next to you, and that is exactly the point. Test days and benchmark WODs are programmed roughly every 6–8 weeks so you can measure real progress, not just feel it.

Visiting Denver? Drop in with us.

Traveling CrossFitters are always welcome at Ironclad. Drop in to any coached WOD on the schedule — we just ask that you have prior CrossFit experience (a completed On-Ramp at any affiliate counts) so we can keep every class safe and moving.

  • Drop-in rate is $25 per class — book your spot via the Mindbody app or just email ahead.
  • Arrive 15 minutes early so a coach can walk you through anything box-specific.
  • Showers, chalk, and all equipment are provided — bring your own shoes and water.
  • Staying a while? A 10-class punch card ($220, valid 90 days) is the flexible option with no monthly commitment.
  • Members of other CrossFit affiliates: ask about our reciprocal-visit courtesy rate.
